Which single-nutrient supplements are most useful?
It depends on your diet and blood work. Vitamin D is common for people with little sun exposure, B12 for older adults and people who eat few animal foods, iron for those with a confirmed deficiency, and magnesium for the roughly half of Americans who get less than the average requirement from food. Vitamin C and zinc have modest RDAs (75 to 90 mg and 8 to 11 mg) that a varied diet can supply.
Is vitamin D3 better than D2?
For raising blood levels, generally yes. NIH notes that vitamin D3 increases serum 25(OH)D to a greater extent than vitamin D2 and maintains those higher levels for longer. Taking vitamin D with a meal that contains some fat can help absorption, and plant-based D3 made from lichen is available for vegans who want to avoid the usual animal-derived sources.
What is the best form of magnesium?
For most people, the best form is one they tolerate at a useful dose. Glycinate and other chelates are popular because they are less likely to cause loose stools than magnesium oxide, which NIH lists among the forms most often linked to diarrhea along with carbonate, chloride and gluconate. NIH also notes that forms that dissolve well in liquid, such as citrate and chloride, tend to be better absorbed than oxide.
Can you take too much of a single vitamin or mineral?
Yes. Upper limits exist for most nutrients, and regularly exceeding 4,000 IU of vitamin D, 45 mg of iron, 40 mg of zinc or 350 mg of supplemental magnesium raises the risk of side effects, from digestive upset to copper deficiency with long-term high-dose zinc. Water-soluble does not always mean harmless either: NIH notes that high vitamin B6 intakes can cause sensory neuropathy.
Are pricier chelated or methylated forms worth it?
Sometimes. Chelated magnesium and iron can be easier on the stomach, which matters if cheaper forms have caused problems. For vitamin B12, NIH finds no evidence that methylcobalamin is absorbed better than cyanocobalamin, and its zinc fact sheet does not rank zinc forms at all. Pay for the form that solves a problem you actually have, and for third-party testing, before paying for marketing.
